Is Muscle Soreness a Sign of a Good Workout?

Delayed onset muscle soreness feels like proof a workout worked — but research shows soreness and hypertrophy are only weakly linked. What actually causes DOMS, and why chasing it can backfire.

Waking up sore the day after training is often treated as confirmation that a workout “worked.” The instinct isn’t crazy — soreness comes from muscle damage, and muscle damage is part of the hypertrophy process. But research on the relationship between soreness and actual muscle growth shows the connection is far weaker and less useful than the gym-culture version suggests.

What Actually Causes DOMS

Delayed onset muscle soreness results primarily from mechanical stress on muscle fibers — particularly eccentric (lengthening) contractions — that causes microscopic damage to the muscle fiber and surrounding connective tissue, followed by an inflammatory response as the body repairs it. Soreness typically peaks 24–72 hours after exercise.

Novel or unaccustomed exercise produces the most soreness, regardless of whether it produces more muscle growth than familiar exercise. This is the core problem with soreness as a growth indicator: a new exercise, a new rep range, or a long layoff will reliably produce significant soreness through unfamiliarity alone — not because it’s a superior stimulus.

Why Soreness Doesn’t Track With Growth

Damas et al. (2016) directly investigated the relationship between muscle damage markers and muscle protein synthesis over a resistance training program. Their finding: early in a training block, damage and soreness were high, but hypertrophy signaling was largely tied up in repairing damage rather than building new contractile tissue. As the researchers put it, the anabolic signal driving actual muscle growth became more prominent only after the muscle adapted and stopped producing as much damage — meaning less soreness, not more, accompanied continued growth later in the program.

Flann et al. (2011) found something similar: when subjects gradually ramped into eccentric training instead of jumping in at full intensity, they experienced dramatically less soreness and muscle damage — but showed equivalent strength and hypertrophy adaptations to a group that trained at full intensity from day one and got severely sore.

Schoenfeld & Contreras (2013), reviewing the evidence directly on this question, concluded that soreness is, at best, a weak and unreliable indicator of the muscle-building quality of a training session, and cautioned against using it to judge whether a workout “worked.”

Why Chasing Soreness Can Backfire

Beyond simply being an unreliable signal, deliberately training for maximum soreness carries real costs:

It increases interference between sessions. Severe soreness is often accompanied by reduced force output and range of motion, which can compromise the quality of the next session — see the rest between sets and training frequency discussions for how recovery quality affects programming.

It rewards inconsistency over progressive overload. Constantly switching exercises to maximize novelty (and therefore soreness) undermines the ability to track and progress load systematically — the actual driver of long-term hypertrophy. See progressive overload for beginners.

It can mask a program that isn’t actually progressing. A lifter can stay sore indefinitely by constantly varying exercises while making no measurable strength or volume progress — soreness without progression is not the same as adaptation.

Practical Guidance

Use soreness as one minor data point, not a scoreboard. Its absence doesn’t mean a session was wasted, and its presence doesn’t confirm one worked.

Track objective progress instead — load lifted, reps completed, and total volume over time are far more reliable indicators of whether a program is working.

Expect soreness to decrease as you adapt to a program, and don’t interpret that decrease as regression. Reduced soreness with maintained or increasing performance is a sign of successful adaptation, not a warning sign.

Introduce new exercises gradually rather than maximizing novelty every session, both to manage soreness and to allow genuine progressive overload to accumulate.
